I think this is the light 4x that set the world record at U23's. No matter who they are, they're very technically good. Hands at the catch, especially out of 2 seat are very very good. No tightness, no shoulders.

A good model for you:
Last year's world champion in Philly for the Gold Cup, Frida Svensson. Does a very nice job of catching with no body lunge and then keeping the shoulders relaxed and horizontal so she can use her legs better as she drives through the top 6 inches.

Frida Svensson, paddling before the Gold Cup. Very nice grip on the catch, patient, horizontal, excellent timing on the entries.

Eyes on Chinese stroke and 2 seat, bow and 3 a little hard at the catch. All are incredibly quick on the footboard and do a nice job of staying forward when the blades enter the water.

Watching Mads Rasmussen (bow/Denmark) from side view. Shoulders are very long, does a very nice job of staying down at the catch. Pol 2x also, front view you can see how well they use the legs at the front end, with the oars out of the picture, the catch is so subtle you can barely tell when the blades are in the water, and the shoulders are loose enough to not tighten or retract at the catch. It's length through the arms then swing. Watch the greeks, stern view, handle and body push out at the same time.

I've included this video because the Greeks do a very nice job of holding the the body down into and out of the catch. Their bodies are very quick out of the bow through the catch and their shoulders stay in front of their hips almost indefinitely. The brits also, very tidy finishes.
